Running After 40: How to Train Hard While Preventing Injuries

If you're over 40 and still chasing race PRs, longer trail runs, or bigger mountain adventures, you've probably noticed that you can't always train the way you did in your 20s. Despite how it may feel, that's not necessarily a bad thing. Running after 40 doesn't mean you have to slow down or give up ambitious goals. In fact, masters runners can continue to build endurance, strength, speed, and performance well into their 40s, 50s, 60s, and beyond. However, there are variables about training and recovery that may require more attention as you age. For many Boulder runners, the biggest challenge isn't motivation. It's learning how to balance hard workouts with careers, family, sleep, strength training, altitude, elevation, and the physiological changes that come with getting older. The goal isn't to train less, but to train smarter. For runners over 40, three principles become increasingly imperative: load management, recovery, and strength training. Understanding how to maximize all three can help you continue training hard while reducing your risk of being sidelined by a running injury.

Running After 40: What Actually Changes?

Aging doesn't suddenly make you fragile, but what holds up and what slips isn't uniform. A systematic review and meta-analyses published in 2018 found that lifelong endurance training helps preserve aerobic capacity into older age, but it does not protect muscular strength (1). That's exactly why deliberate strength work matters more as you get older. Masters runners also tend to move differently. A systematic review comparing runners over 50 with runners under 40 found the older group produced lower propulsive and vertical ground reaction forces, essentially pushing off with less force (2). That's a strong argument for building force production into your training rather than relying on mileage alone. Another review of masters athletes found differences in the ability to recover quickly following hard exercise; however, the authors did not have enough evidence to pinpoint the exact mechanism of aging that contributes to this decline (3). Thus, despite having the capacity to continue training at higher intensities as you age, your body may need more strategic recovery between harder workouts. That distinction is important. Running after 40 isn't about avoiding intensity, or avoiding the drive to push yourself. It's about learning to listen and respect what your body needs to recover, stay strong, and train hard even as a masters athlete.

Training Load Management for Masters Runners

One of the biggest mistakes we see in runners is thinking about training load only in terms of weekly mileage. But your total training load is much more complex. It includes:

  • Running mileage

  • Running intensity (or number of workouts per week)

  • Long-run duration

  • Hill workouts and elevation gain

  • Trail terrain

  • Speed workouts

  • Strength training

  • Cross-training

  • Sleep and recovery

  • Life stress

  • Nutrition

For a Boulder runner, a 10-mile trail run with significant elevation gain can create a very different physical demand than 10 miles on a flat road. That's why there is no magic mileage number, no single training parameter, nor generic "10% rule"  that predicts injury risk (4). Pay attention to all of the changes or new stimuli your body may experience in any given week or month of training. For example, if you've been running 20 miles per week and suddenly jump to 35 miles while also adding hill repeats and a longer weekend run, your body is dealing with several new stressors at once. A better approach is to progress one variable at a time whenever possible. This gives your muscles, tendons, bones, and nervous system time to adjust to the demands you're placing on them while allowing proper - and potentially longer - time for recovery and adaptation.

Strength Training for Runners Over 40

If there is one training component that becomes increasingly valuable for masters runners, it would be consistent strength training. Recent research on the aging population suggests that individuals can maintain the ability to increase muscular strength if the correct stimulus is placed on them. A study conducted on masters cyclists (>50 years old) in 2012 found participants achieved increases in muscle strength and power after a 3 week strength training program performed 3 times per week (5). This also holds true for masters runners, as studies find the inclusion of a maximal strength training program can contribute to improvements in muscle strength and running economy over time (6).

For runners over 40, the goal is to incorporate 2-3 well-designed strength sessions per week that complement your endurance training and ensure progressive overload so your muscles, tendons, and bones have the opportunity to adapt and grow. Prioritize movements such as:

  • Squats or split squats

  • Deadlifts or hip hinges

  • Step-ups

  • Calf raises

  • Single-leg strength exercises

  • Hamstring strengthening

  • Glute strengthening

  • Core and trunk stability

  • Plyometrics or low-volume jumping when appropriate

Train for Power, Not Just Endurance

Many experienced runners are very good at accumulating mileage without it feeling overly taxing; however, endurance alone doesn't maintain athleticism and health. Power, or the ability to produce muscle force quickly, also deserves attention, especially as you get older. In fact, some scientific literature finds muscular power begins to decline as early as age 30 (7). This is particularly important for runners who want to maintain speed, tackle steep Boulder trails, or continue racing competitively while also having the strength and stamina to work, play with grandchildren, or do yard work. Your strength program can incorporate small doses of explosive, or plyometric exercise such as:

  • Skipping

  • Strides

  • Hops

  • Bounding

  • Box jumps

  • Medicine-ball exercises

  • Short hill sprints

These exercises aren't appropriate for everyone, and they should be progressed gradually by a trained professional. When appropriately prescribed, plyometric training can complement traditional strength training and improve running economy (8) while also proving to be safe for the older population (9).

Recovery for Runners: More Miles Are Not Always Better

One of the hardest lessons for competitive runners to understand is that fitness doesn't improve solely during the workout, but instead during periods of recovery. For masters runners, recovery may need to become a more deliberate and strategic part of the training plan in order to continue experiencing adaptations while reducing the risk of injury. It doesn't necessarily mean taking more days completely off, but rather being more intentional about scheduling hard workouts, easy days, and full rest.

An example training schedule could be:

  • Monday: Rest or Easy run 

  • Tuesday: Speed workout

  • Wednesday: Recovery or easy cross-training

  • Thursday: Easy run + strength training

  • Friday: Rest or easy movement (e.g. walking, restorative yoga, gentle cycling)

  • Saturday: Long run

  • Sunday: Recovery run + strength training

The exact schedule will vary person to person, but the principle remains the same: don't stack every stressful workout together. Pay attention to signs that your training load may be exceeding your current recovery capacity such as persistent feelings of fatigue, decreased performance, trouble sleeping, heavy legs or persistent soreness, and a loss of motivation to train. 

Don't Ignore the Warm-Up

As you get older, a pre-run warm-up can become an increasingly valuable part of your running routine. There isn't strong evidence that a specific warm-up routine prevents running injuries in masters runners; however, current scientific literature does find that an appropriate warm-up can improve physical performance in masters athletes. Research specifically examining older athletes suggests that warming up before activity may help address some age-related changes in neuromuscular function and movement performance (10). Instead of immediately jumping from sitting at your desk into a tempo run, spend 5–15 minutes gradually increasing your heart rate and preparing your joints and muscles for the demands ahead. Examples of dynamic warm up exercises to try include:

  1. Dynamic leg swings

  2. Walking lunges

  3. Calf raises

  4. Hip mobility

  5. A few running drills

  6. Easy jogging or walking

Injuries Happen - When Should a Runner Over 40 See a Physical Therapist?

Knowing when an ache is normal training soreness versus a developing running injury can become increasingly important as you age. Mild, generalized muscle soreness after a challenging workout is common, but pain deserves more attention when it becomes:

  • Progressively worse

  • Repeatedly appears during runs

  • Changes your stride or running mechanics

  • Affects everyday activities

  • Fails to return to your normal baseline within about 24 hours

If you’re unsure whether an ache is serious or not, a helpful question to ask is: “Is this pain changing my behavior?” If you're altering your stride, avoiding hills, skipping workouts, or constantly thinking about a painful area, then it's worth having it evaluated even if the pain isn't severe. 

You don't have to wait until you're injured to see a physical therapist. A running-focused evaluation can be a smart move if you're ramping up mileage for a race, returning to running after time away, unsure how to fit strength training into your week, or dealing with an ache that keeps showing up. Your physical therapist can look at how you move, perform a running analysis, assess where your strength gaps are, and determine how your training load is stacking up, then help you build a plan that keeps you running consistently. For the runner over 40, physical therapy isn't just about treating an injury. It's about building a body capable of handling the training you want to do for as long as possible.

The Bottom Line: Run Smarter, Not Less

Getting older doesn't mean you have to give up hard training. It means your training strategy, training load, and training plan may need to evolve. Focus on progressive overload, strategic recovery, consistent strength work, and smart load management. You can still chase a PR. You can still run the Boulder trails. You can still train for your next marathon, ultramarathon, or mountain adventure. You may simply need to be more intentional about how you get there. Your goal isn't to train like you're 25. Your goal is to become the strongest, most resilient runner you can be at 40, 50, 60, and beyond.
